You’ve probably heard of high-intensity interval training, or HIIT for short. While some of the cycling exercises below can be considered HIIT (especially Tabata-inspired), interval training can also be built into moderate-intensity periods.
Here we’ve rounded up five cycling exercises that will all improve your speed and power on the bike. Choose an interval cycling workout below and add it to your rides no more than twice a week. Warm up by pedaling lightly for 10-15 minutes each and cool down as needed. Stick with it for (at least) four weeks and you’ll be out of friends by next month.
Build strength between events that require repetitive waves and train your body to recover quickly. Push hard for 40 seconds in medium to high gear, then recover for 20 seconds. Repeat 10 times. This is a set. Do 2 to 4 sets, resting 5 minutes between sets.

Sprint as hard as you can for 20 seconds. Coast for 10 seconds. Repeat 6 to 8 times.

But it doesn’t have to be like that. This hard, easy, and hard workout pattern will rule your running life one week at a time, every month. If you want to improve it (jogging exercises can be done), you can consider block-style training from time to time. With it, you can challenge yourself in a unique way and at the same time earn extra income from the same amount of work and not just doing routine exercises with pretty names for fun.

Interestingly, most ultrarunners are familiar with the concept of block training in the form of back-to-back long runs. They do these runs with the intention of “running with tired legs,” which I honestly don’t think ultrarunners really understand. Learning to “run on tired legs” in speech practice is about improving your kinesthetic awareness. The point is, any improvement you make will come from knowing how you can feel in the final stages of an ultra. Whether that’s true or not is another discussion.
The real reason behind long runs is that they pack a large amount of training load into a short period of time. It’s not like a boot camp, or even a course that runs for several days in a row. This concentrated training load generally results in greater benefits of the training image as a whole.

Now, convert those 14 hours to 6 hours Monday through Friday (1.2 hours per day) and 4 hours on Saturday and Sunday. You spread the volume evenly over the weekend and are doing exactly the same amount of time. Almost certainly, the final version of this plan will involve major adaptations.

I promise it’s not magic or a free lunch. In practice, they are rarely (if ever) present. Simply put, block-style training works because the acute stress during the “blocking” period is greater, but the overall workload is the same. And great stress on your body always leads to great results when done right (big caveat here). As with most training-related studies, it is difficult to provide definitive mechanistic answers as to why concentric training loads are superior to peanut butter spreading training loads, even when the workloads are equivalent. Still, the end result is the same, and I’m hard-pressed to find convincing research to counter this. Sounds great, doesn’t it?
